Recent research clarifies exactly how long and when to nap for maximum benefit with minimal downsides.

Optimal Duration: What the Latest Studies Show

The sweet spot for most adults is 10–30 minutes of sleep. 

A rigorous 2023 study (Leong et al.) used polysomnography to test 10-, 30-, and 60-minute mid-afternoon naps in young adults with short habitual sleep:

Naps ranging from 10 to 60 min increased positive mood and alleviated self-reported sleepiness up to 240 min post-nap. Compared to waking, only naps of 30 min improved memory encoding. Improvements in vigilance were moderate, and benefits for SOP were not observed. Sleep inertia was observed for the 30 min to 60 min naps but was resolved within 30 min after waking. 2. Create the right environment — Dark (eye mask), cool, quiet (earplugs or white noise). Recline comfortably.
3. Optional boost — Try a “caffeine nap”: drink coffee, then nap immediately. Caffeine kicks in as you wake.
4. Recover quickly — Upon waking, get bright light, move, and hydrate. Give yourself 5–10 minutes before demanding tasks.
5. Track results — Note how you feel 30 minutes and 2 hours later. Most people settle on 15–25 minutes of actual sleep as ideal.

Important Caveats

Longer or later naps can cause grogginess, fragment nighttime sleep, or (in some observational data) correlate with higher cardiometabolic risks.
